Fat Loss vs
Weight Loss — Calorie Deficit Explained
They're not the same thing. Weight loss is a number on a scale going down. Fat loss is body composition actually improving. You want the second one — and the way you get there matters.
The difference
Losing weight vs.
losing fat.
losing fat.
Weight Loss
Scale drops
Could be fat, muscle, water, or all three. Often isn't fat.
Fat Loss
Body changes
Scale may move less. Mirror and measurements tell the real story.
Deficit levels
How much below
maintenance?
maintenance?
Moderate — 300–500 kcal/day
Sustainable. Muscle preserved. Best long-term approach for most people.
0.3–0.5kgper week
Aggressive — 500–750 kcal/day
Faster results but harder to sustain. Requires high protein to preserve muscle.
0.5–0.75kgper week
Crash — 1000+ kcal/day
Rapid weight loss — but mostly muscle and water. Metabolic rate drops. Unsustainable.

Common Traps
Where fat loss
goes wrong.
goes wrong.
×
Cutting too aggressively
The faster the deficit, the more muscle you lose. You'll be lighter — and softer. That's not the goal.
×
Dropping protein when cutting calories
In a deficit your body will break down muscle for fuel. High protein is the only thing standing in the way.
×
Stopping training during a cut
Training is the signal to keep the muscle. Remove it and you give the body permission to lose it.
How to do it right
Three rules.
Non-negotiable.
Non-negotiable.
I
Moderate deficit, high protein. 300–500 calories below maintenance. 1.8–2.4g protein per kg of bodyweight. This combo preserves muscle while burning fat.
II
Keep training. Resistance training during a cut is the biggest factor in retaining muscle. Don't drop it when it feels harder — it's doing its job.
III
Measure more than weight. Photos, measurements, and strength benchmarks give you a fuller picture of what's actually changing.
The Naked Truth
Losing 5kg in three weeks feels like a win. Until you notice you're weaker, flatter, and the weight came straight back when you started eating normally again.
Slow fat loss beats fast weight loss every time. The goal is the body, not the number.
