Water isn't a supplement. It's infrastructure. Even mild dehydration measurably reduces strength, endurance, focus, and recovery. And most people are mildly dehydrated most of the time.

What dehydration does
The performance

Early
Thirst kicks in. Cognitive function starts to dip. Most people ignore this stage entirely.
Mild
Strength and endurance noticeably reduced. Focus and mood suffer. You feel it but push through.
Moderate
Significant performance drop. Heart rate elevated for the same output. Recovery slows.
Severe
Heat illness risk. Severe impairment. Stop training. This is not a badge of honour.

actually enough?
Baseline — sedentary
Minimum for basic function. No training, low heat.
2Lper day
Training days
Add 500ml–1L per hour of moderate training. More in heat.
2.5–3.5Lper day
High heat / outdoor training
Sweat loss is significant. Electrolytes matter here too.
4L+per day

Practical check: urine should be pale yellow. Dark yellow means drink more. Clear constantly means you're overdrinking and flushing electrolytes.

Common Traps
Where people
get this wrong.

Waiting until thirsty to drink
By the time you're thirsty, you're already at 1–2% dehydration. Performance is already affected.

Counting coffee as hydration
Caffeine has a mild diuretic effect. Coffee on top of water, not instead of it.

Ignoring electrolytes on long training days
Water alone doesn't replace sodium, potassium, and magnesium lost in sweat. Plain water in excess without electrolytes can cause cramping.
Keep it simple
Three rules.
No excuses.

Start before training. Come to the gym already hydrated. Trying to catch up mid-session doesn't work fast enough.
II
Sip consistently through the day. Large volumes at once are less effective than consistent intake throughout. A bottle on your desk beats three glasses at dinner.
III
Add electrolytes for hard sessions. Particularly in heat or sessions over 60 minutes. Salt, potassium, magnesium — not just water.
